Pull-ups (3x5-10)
DB Row (single arm) (3x10)
V-ups (3x10)

Metcon For time (time cap 18mins)

300m run (can be done in 10 or 20m shuttles)
100m walking lunge (can be done in 10 or 20m distances)
100 sit ups
100m walking lunge (can be done in 10 or 20m distances)
300m run (can be done in 10 or 20m shuttles)
